High-Vitamin D Meal Plan Ideas
Hitting the vitamin D RDA (600–800 IU) from food alone is possible but requires deliberate choices — vitamin D content of most everyday foods is small. Here are sample days that get there without supplementation. These are food ideas, not prescriptions; supplementation is still often the more reliable strategy.
Day 1 — the salmon dinner day (~940 IU)
- Breakfast: 2 large eggs (80 IU) + 1 cup vitamin D-fortified milk (120 IU) + toast = 200 IU.
- Lunch: Salad with 3 oz canned tuna (150 IU), 1 oz vitamin D-fortified cheese, vinaigrette = 200 IU.
- Dinner: 4 oz baked wild salmon (600 IU), roasted vegetables, quinoa = 600 IU.
- Snack: Yoghurt cup (~40 IU if fortified) = 40 IU.
- Total: ~1,040 IU
Day 2 — the omelette-and-mushroom day (~610 IU)
- Breakfast: 3-egg omelette (120 IU) with 1 cup UV-exposed mushrooms (200 IU), whole-grain toast = 320 IU.

The realistic take
Most adults do not eat oily fish daily, mushrooms are only vitamin D-rich if UV-exposed (rare in supermarkets), and fortified products provide modest amounts.
